ART-865: Flexibility and Mobility Programs for Tennis

Executive Summary

Flexibility (the ability of muscles to lengthen) and mobility (the ability of joints to move through their full range of motion) are essential for tennis performance and injury prevention. Tennis demands extreme ranges of motion: shoulder internal rotation during serving, hip rotation during groundstrokes, ankle dorsiflexion during low ready positions, and thoracic spine rotation during stroke production. A comprehensive flexibility and mobility program includes dynamic stretching (for warm-up), static stretching (for cool-down and dedicated flexibility sessions), and joint mobility exercises (for maintaining and improving range of motion). Regular flexibility and mobility work improves stroke mechanics, reduces injury risk, and enhances movement efficiency.

Tennis-Specific Flexibility Requirements

Shoulder Flexibility

Movement Requirement Assessment
Internal Rotation 90+ degrees (dominant shoulder) Goniometer measurement
External Rotation 90+ degrees (dominant shoulder) Goniometer measurement
Total Arc 180+ degrees (internal + external) Goniometer measurement
GIRD <18 degrees difference (dominant vs. non-dominant) Goniometer measurement

GIRD (Glenohumeral Internal Rotation Deficit): A difference of >18 degrees between dominant and non-dominant shoulder internal rotation indicates increased injury risk.

Hip Flexibility

Movement Requirement Assessment
Internal Rotation 35+ degrees Goniometer measurement
External Rotation 45+ degrees Goniometer measurement
Hip Flexion 120+ degrees Thomas test
Hip Extension 20+ degrees Thomas test

Spine Mobility

Movement Requirement Assessment
Thoracic Rotation 45+ degrees each direction Seated rotation test
Thoracic Extension 20+ degrees Prone extension test
Lumbar Flexion Normal range Forward bend test

Ankle Mobility

Movement Requirement Assessment
Dorsiflexion 30+ degrees Knee-to-wall test
Plantarflexion 50+ degrees Goniometer measurement
Inversion/Eversion Normal range Goniometer measurement

Dynamic Stretching for Warm-Up

Purpose

  • Increase blood flow to muscles
  • Raise muscle temperature
  • Prepare joints for movement
  • Activate the nervous system
  • Improve range of motion for the upcoming activity

Static Stretching for Cool-Down

Purpose

  • Restore muscle length after exercise
  • Reduce muscle tension
  • Improve long-term flexibility
  • Promote relaxation and recovery

Static Stretching Routine (15 minutes)

Stretch Duration Target Area
Standing quad stretch 30 sec each leg Quadriceps
Standing hamstring stretch 30 sec each leg Hamstrings
Hip flexor stretch (kneeling) 30 sec each side Hip flexors
Pigeon pose 30 sec each side Glutes and hip rotators
Shoulder cross-body stretch 30 sec each arm Posterior shoulder
Triceps stretch 30 sec each arm Triceps and shoulder
Chest stretch (doorway) 30 sec Pectorals
Lat stretch (kneeling) 30 sec each side Latissimus dorsi
Lower back stretch (child's pose) 30 sec Lower back
Neck stretches (all directions) 20 sec each direction Neck
Sleeper stretch 30 sec each arm Shoulder internal rotation
Forearm stretch (wrist flexor) 30 sec each arm Forearm flexors
Forearm stretch (wrist extensor) 30 sec each arm Forearm extensors

Joint Mobility Exercises

Shoulder Mobility

Shoulder CARs (Controlled Articular Rotations): - Slowly rotate the shoulder through its full range of motion - 5 rotations forward, 5 rotations backward, each arm - Focus on smooth, controlled movement

Wall Slides: - Stand with back against a wall - Arms in a goalpost position (elbows at 90 degrees) - Slide arms up and down the wall, maintaining contact - 2 sets of 10 reps

Band Pull-Aparts: - Hold a resistance band in front of you - Pull the band apart, squeezing the shoulder blades - 2 sets of 15 reps

Hip Mobility

Hip CARs: - Slowly rotate the hip through its full range of motion - 5 rotations each direction, each leg - Focus on smooth, controlled movement

90/90 Hip Stretch: - Sit with one leg in front (90 degrees) and one to the side (90 degrees) - Lean forward over the front leg - 30 sec each side

Couch Stretch: - Kneel with one foot behind you, shin against a wall or couch - Squeeze the glute of the kneeling leg - 30 sec each side

Spine Mobility

Cat-Cow: - On hands and knees, alternate between arching and rounding the back - 10 reps, slow and controlled

Thoracic Spine Rotation (Quadruped): - On hands and knees, place one hand behind the head - Rotate the elbow toward the ceiling - 10 reps each side

Foam Roller Thoracic Extension: - Lie on a foam roller across the upper back - Extend the spine over the roller - 10 reps at different levels

Ankle Mobility

Knee-to-Wall Drill: - Stand facing a wall, one foot forward - Bend the knee to touch the wall, keeping the heel down - Move the foot back and repeat - 10 reps each ankle

Ankle CARs: - Slowly rotate the ankle through its full range of motion - 5 rotations each direction, each ankle

Flexibility and Mobility Program

Daily Routine (20-30 minutes)

Morning (10 minutes): - Dynamic stretching routine - Joint mobility exercises (shoulder CARs, hip CARs, ankle CARs)

Pre-Training/Match (10 minutes): - Dynamic stretching routine - Neural activation exercises

Post-Training/Match (15 minutes): - Static stretching routine - Foam rolling (5 minutes)

Dedicated Flexibility Session (30-45 minutes, 2-3x/week)

  • Dynamic stretching: 10 minutes
  • Joint mobility exercises: 10 minutes
  • Static stretching: 15 minutes
  • Foam rolling: 10 minutes

Practical Application: "The Flexibility Assessment Screen"

Assess key flexibility and mobility areas:

Assessment Target Result Action
Shoulder Internal Rotation 90+ degrees
Shoulder External Rotation 90+ degrees
GIRD <18 degrees
Hip Internal Rotation 35+ degrees
Hip External Rotation 45+ degrees
Ankle Dorsiflexion 30+ degrees
Thoracic Rotation 45+ degrees

If any area is below target, prioritize that area in the flexibility program.
