Two numbers matter here. RMSSD (Root Mean Square of Successive Differences) is the one you'll actually use — it's the standard measure in every consumer app, and higher RMSSD means better recovery. HF-HRV is a more technical, frequency-based measure that points the same direction but shows up mostly in research, not your morning app — worth knowing the name, not worth chasing down.

Three Ways to Measure It, From Free to Fancy

You don't need expensive gear to start. Three real options, in order of what most people should actually try first:

Building Your 30-Day Baseline

A single HRV reading, on its own, tells you almost nothing. The number only means something relative to your own normal — a reading of 65ms might be a great day for one person and a rough one for another. So the first job is building your baseline.

Days 1 through 30: measure every morning, same time, same position, and just write the number down. Don't try to interpret anything yet — you're purely collecting data during this stretch.

A reading that would count as "low" for you in January might be perfectly normal — even green — come July. Once you know your zone for the day, the decision about how to train mostly makes itself.

On a green day, your body's recovered and ready to adapt, so this is when you go for the full ladder, variable practice combined with match simulation, pushing whatever's currently your weakest layer, and trying something genuinely new. A hard match is entirely fair game today.

On a yellow day, your body's partway there, so scale back rather than skip. Stretch your warm-up to 15 minutes instead of 10. Stick to single-focus drilling and skip variable practice for today. Work at 70% max speed rather than full tilt. If you're doing pressure work, keep it to the first three rungs of the ladder. And if you're playing a match, keep it easy or medium — save the hard opponent for a green day.

On a red day, the honest answer is rest. No tennis — walk, stretch, sleep early instead. Lean into genuine recovery activities: massage, sauna, foam rolling. If you really want to touch a racket, very light shadow swings without a ball are fine, but skip pressure work entirely today.

Here's the reframe worth internalizing: a red day is not weakness, and it's not failure. It's your body being honest with you about what it needs, and honoring that signal is exactly what prevents the injuries and illness that come from ignoring it. Red days aren't exceptions to the system — they're part of it, doing exactly what they're supposed to do.

Henry, 50+, Vancouver. Baseline RMSSD of 65ms, standard deviation of 8ms — green above 61ms, yellow between 57-60ms, red at 56ms or below. Fitting HRV Into Everything Else You're Already Doing

Five Mistakes Worth Avoiding

Obsessing over a single reading. Waking up 5% below baseline and deciding the whole day is doomed is reading way too much into noise. Look at the trend across at least a week before drawing any conclusion.

Comparing your number to someone else's. Hearing your friend's RMSSD is 90 while yours is 60 means nothing on its own — HRV is intensely individual, shaped by genetics, fitness history, and age. Your number is only meaningful against your own baseline.

Measuring inconsistently. 7am Monday, 9am Tuesday, right after coffee on Wednesday — that kind of inconsistency makes the data useless before you even start interpreting it. Pick one time and one condition, and stick to it religiously.

Treating a red day as a personal failure. A red morning doesn't mean the system's broken — it means the system is doing exactly its job. That's the whole point of having it.

Overriding the signal with willpower. Your HRV says yellow, but you really want to push hard today anyway. Physiology tends to win that argument eventually, and pushing through it mostly just raises your injury risk without buying you anything real.
